You were told to eat more protein. Nobody told you how much, and nobody told you when.
So you added a scoop, or a second egg, and the arithmetic at the end of the day looked fine. The strength did not follow.
This letter is about why a day can add up correctly and still miss.
Start with breakfast, because that is where almost everyone is furthest under. One large egg carries about six grams of protein. Two eggs is twelve. That is a breakfast a lot of people are proud of, and it is nowhere near the dose your muscle now needs at one sitting.
Researchers fed measured protein doses to healthy older men and healthy young men, then tracked how fast each group built new muscle protein. At rest, before any food, the older men were building at much the same rate as the twenty-two-year-olds. In the Journals of Gerontology in 2015, the response levelled off at about 0.40 grams per kilogram of body weight in a single meal for the older men, and about 0.24 for the young ones. Pounds divided by 2.2 gives kilograms, so for a 165-pound adult that is roughly thirty grams in one sitting, against eighteen at twenty-two.
The machinery was intact. What had changed was the dose it took to switch it on.
Below thirty you still build muscle. You build less than you could have. It is a dial, not a switch. Now take a good day. Twenty grams at breakfast, fifteen at lunch, sixty at dinner. That adds to ninety-five, which clears the daily target the PROT-AGE group set for adults over 65 in the Journal of the American Medical Directors Association in 2013, 1.0 to 1.2 grams per kilogram, or 75 to 90 grams for that same adult. Two of those three meals were still under the dose that gets the full response.
You got something from those meals. You did not get everything you paid for.
The reason the dose moved has a name. In plain language, anabolic resistance means the muscle has become harder to convince, so the same protein produces a smaller building response than it once did. A 2023 review in Nutrition Reviews pulled together three changes behind it: the signal inside the muscle cell gets quieter, the small blood vessels feeding the muscle open less after a meal so fewer amino acids arrive, and the gut and liver hold back more of what you swallow. Call that the leading explanation rather than settled fact, though it points the same way the dose studies do.
Two of those three get worse with inactivity and with carrying extra weight, which makes part of this a use problem rather than purely a birthday problem. It is also why protein by itself was never going to be the answer. In the New England Journal of Medicine in 2017, older adults with obesity dieted and were split into cardio, resistance training, or both. Everyone lost about nine percent of their weight. The cardio-only group lost five percent of their lean mass, the lifting group two. Strength rose nineteen percent with lifting against four with cardio. The group doing both scored highest on the test of getting around, so the lesson is not walk or lift. It is do not only walk.
Protein is the material. Load is the signal.
None of this is a verdict on how carefully you have been eating. You followed the advice you were given, and the advice stopped at a daily number.
So the assignment is one meal, not a whole diet. Take breakfast and add a second protein source so it lands near thirty grams. Five ounces of firm tofu, scrambled the way you would scramble eggs, is about twenty-four grams, and a cup of soy milk on top clears thirty. If you would rather keep the eggs, a container of Greek yogurt alongside them lands in the same place. Across sixteen randomized trials pooled in Nutrients in 2021, protein source did not change absolute lean mass or strength; the small edge for animal protein sat in adults under 50. Pick the one you will keep eating.
One boundary before you change anything, and it sits earlier than most people are told. eGFR is the number on your basic blood work that estimates how well your kidneys filter. If yours is under 60, the higher target is not automatically yours; the KDIGO 2024 guideline puts it at 0.8 grams per kilogram. Ask your doctor before you raise anything, and if you do not know your number, ask for the figure rather than the word normal.
